Gastrocnemius and soleus
Also called: calf muscles, gastrocnemius, soleus
The calf is two muscles. The gastrocnemius is the visible two-headed muscle that crosses both the knee and the ankle, so it only works fully with the leg straight. The soleus lies underneath, crosses only the ankle, and takes over when the knee is bent — which is why seated calf raises are not optional.
Calves anatomy
The gastrocnemius has two heads originating on the femur just above the knee, which means it crosses the knee joint as well as the ankle. When the knee bends, the gastrocnemius shortens and can no longer produce much force — so a seated calf raise barely trains it at all.
The soleus lies underneath, originating from the back of the tibia and fibula. It crosses only the ankle, so knee position does not affect it. It is larger than most people assume and is heavily slow-twitch, since it holds you upright all day.
Both merge into the Achilles tendon and attach to the heel bone. The Achilles is the thickest tendon in the body and stores and releases elastic energy during running and jumping.
Calf size is more genetically constrained than most muscles, largely because of where the muscle belly ends and the tendon begins. A high muscle belly and long tendon means a smaller-looking calf regardless of training.

- Gastrocnemius: the medial and lateral condyles of the femur. Soleus: the posterior surface of the tibia and the head of the fibula.
- Insertion
- The calcaneus (heel bone), via the Achilles tendon.
What the calves does
- Plantarflexion — pointing the foot down, and pushing off the ground in every step.
- Knee flexion, via the gastrocnemius crossing the knee.
- Storing and returning elastic energy through the Achilles during running and jumping.
- Postural control — the soleus works continuously to stop you falling forward when standing.

How to train the calves

- Do both a straight-leg and a bent-knee variation. The gastrocnemius and soleus are separate muscles and one exercise cannot train both.
- Full range is everything here. A deep stretch at the bottom is where most of the growth stimulus comes from, and bouncing through it is the single most common reason calves do not grow.
- Pause for a beat at the bottom to kill the Achilles' elastic rebound, which would otherwise do a chunk of the work for you.
- Calves recover quickly and tolerate frequency well — three shorter sessions often beat one long one.
Stretches and mobility
Wall calf stretch (straight leg)
Hands on the wall, back leg straight, heel down. Stretches the gastrocnemius. 30 seconds.
Wall calf stretch (bent knee)
Same position with the back knee bent. Shifts the stretch to the soleus. 30 seconds.
Step heel drop
Stand on a step, drop the heels below the level of the toes and hold.
Common mistakes
Bouncing out of the bottom
The Achilles is a spring, and bouncing lets it do the work instead of the muscle. Pause for a second in the stretched position on every rep — you will need far less weight.
Only doing standing raises
Standing raises train the gastrocnemius. The soleus, which is a large muscle in its own right, needs the knee bent. Skipping seated raises means skipping half the calf.
Partial range at the top
Not rising fully onto the toes cuts out the strongest part of the contraction. Range matters more than load for this muscle group.

- How often should I train calves?
- Two to three times a week. Calves recover quickly and are used constantly in daily walking, so they tolerate higher frequency than most muscle groups.
