Upper back

Latissimus dorsi, rhomboids and middle trapezius

Also called: lats, back muscles, rhomboids

The upper back is not one muscle. The latissimus dorsi is the large fan that pulls the arm down and back and creates width; the rhomboids and middle trapezius sit between the shoulder blades and pull them together. Vertical pulls bias the lats, horizontal rows bias the mid-back.

Upper back anatomy

The latissimus dorsi is the biggest muscle in the upper body by surface area. It originates across the lower spine, the thoracolumbar fascia and the pelvis, sweeps up and around the ribcage, and inserts on the front of the upper arm bone. That wrap-around path is why it both pulls the arm down and rotates it inward.

The rhomboid major and minor lie deeper, running diagonally from the spine to the inner border of the shoulder blade. They retract the scapula and rotate it downward. The middle fibres of the trapezius lie on top of them and do a similar retraction job.

The teres major, sometimes called the lat's little helper, runs from the lower shoulder blade to the humerus and assists in nearly every lat movement. It is small, but it is why a well-developed back looks thick just below the armpit.

Origin
Latissimus dorsi: spinous processes of T7–L5, the thoracolumbar fascia, the posterior iliac crest, the lower three or four ribs and the inferior angle of the scapula. Rhomboids: spinous processes of C7–T5.
Insertion
Latissimus dorsi: the floor of the intertubercular groove of the humerus. Rhomboids: the medial border of the scapula.

What the upper back does

  • Shoulder extension — pulling the upper arm down and back (the pull-up motion).
  • Shoulder adduction — bringing the arm toward the midline from overhead.
  • Internal rotation of the humerus.
  • Scapular retraction — squeezing the shoulder blades together (rhomboids and mid-traps).
  • Scapular downward rotation.
  • Trunk stabilisation — the lats connect the arm to the pelvis, which is why they brace hard during heavy deadlifts.

How to train the upper back

Sets per week

12–20 hard sets

Rep range

6–12 for rows and weighted pull-ups, 10–15 for cable work

Frequency

2 sessions per week

  • Do both a vertical pull and a horizontal pull each week. They are not interchangeable — one builds width, the other thickness.
  • The back is a large muscle group and generally tolerates more volume than the chest.
  • Grip is often the limiting factor before the back is. Straps are a reasonable tool on your heaviest sets if you also train grip separately.

Stretches and mobility

Hanging lat stretch

Hang from a bar with a relaxed shoulder girdle for 20–30 seconds. Also decompresses the spine after heavy pulling.

Kneeling lat stretch

Forearms on a bench, sit the hips back toward the heels and let the chest sink. Hold 30 seconds.

Common mistakes

Rowing with the biceps

If your arms fail before your back does, you are pulling with the elbow rather than driving it back. Think about leading with the elbow and stopping when the upper arm reaches the torso.

No pause at the end of a row

The rhomboids and mid-traps do their work in the last few centimetres of retraction. Yanking the weight and immediately releasing skips exactly the range they train in.

Only doing pulldowns

Vertical pulling alone leaves the mid-back undertrained, which is a common cause of shoulders that sit forward. Add a horizontal row.

What is the difference between lats and traps?
The latissimus dorsi runs from the lower spine and pelvis up to the upper arm, and pulls the arm down and back. The trapezius is a separate diamond-shaped muscle across the top of the back and neck that moves the shoulder blade — elevating, retracting and depressing it. Rows train both; pulldowns mostly train the lats.
Do I need both rows and pull-ups?
Yes, if you want a complete back. Pull-ups and pulldowns move the arm in the vertical plane and emphasise the lats. Rows move it horizontally and emphasise the rhomboids and middle trapezius. Doing only one leaves a visible and functional gap.
Why can't I feel my back working?
Usually because the arms are doing the pulling. Try a straight-arm pulldown first to learn the sensation of shoulder extension without elbow flexion, then take that feeling into your rows. Lighter weight with a deliberate pause also helps far more than adding load.
How many sets per week does the back need?
Most trainees do well on 12–20 hard sets per week, split across at least two sessions. The back is large and made of several muscles with different jobs, so it generally needs more total volume than a single muscle like the biceps.
