Pectoralis major

Also called: pecs, pectorals, pectoralis

The chest is dominated by the pectoralis major, a large fan-shaped muscle running from the collarbone, sternum and upper ribs to the upper arm bone. Its main job is pulling the arm across the body — horizontal adduction — which is why every press and fly trains it. Beneath it sits the smaller pectoralis minor.

Chest anatomy

The pectoralis major is the muscle you see. It is broad and fan-shaped, with fibres converging from a wide attachment across the chest wall into a narrow tendon on the upper arm. Because those fibres run at different angles depending on where they start, the muscle can be biased toward its upper or lower portion by changing the angle of the press.

Underneath sits pectoralis minor, a small triangular muscle running from the third to fifth ribs up to the coracoid process of the shoulder blade. You cannot see it and you do not train it directly — it stabilises and depresses the scapula, and it is often short and tight in people who sit a lot.

The serratus anterior, along the side of the ribcage, is often trained alongside the chest. It anchors the shoulder blade to the ribcage during pressing, and weakness there shows up as winging of the scapula.

What the chest does

  • Horizontal adduction — bringing the arm across the front of the body (the flye motion).
  • Shoulder adduction — pulling the arm down toward the side from overhead.
  • Internal rotation of the humerus.
  • Shoulder flexion, via the clavicular head — raising the arm forward.
  • Shoulder extension from a flexed position, via the sternocostal head — the pull-over motion.

How to train the chest

Sets per week

10–20 hard sets

Frequency

  • Split your volume across at least two angles — flat and incline — rather than doing five variations of the same push.
  • The chest responds well to being loaded in a stretched position, so control the lowering phase rather than bouncing out of the bottom.
  • Presses also train the front delts and triceps heavily. Count that when you tally weekly volume for those muscles, or you will unknowingly overshoot.

Stretches and mobility

Doorway pec stretch

Forearm on the door frame at shoulder height, step through gently and rotate away. Hold 30 seconds each side.

Foam roller thoracic extension

Roller across the mid-back, hands behind the head, extend back over it. Opens the chest by mobilising the spine rather than yanking the shoulder.

Common mistakes

Flaring the elbows to 90°

A fully flared elbow puts the shoulder in maximum internal rotation under load, which is where impingement complaints come from. Around 45–70° from the torso is a far safer path and does not reduce chest activation.

Treating incline as a separate day

Incline pressing is chest work, not shoulder work. If you count it as shoulder volume and then add three more delt exercises, you have overcooked the front delt.

Only pressing, never flying

Presses train the chest with the elbow bending, which shares the work with the triceps. Adding a flye or crossover trains the pec through its actual function without the triceps limiting you.

Chest FAQ

How do I train the upper chest specifically?
Use an inclined press or a low-to-high cable crossover. The clavicular head of the pectoralis major crosses the shoulder joint in a way that also flexes the shoulder, so movements that press upward as well as forward bias it. A 30° incline is enough — beyond about 45° the front delt takes over.
Is there such a thing as a lower chest?
Yes, but it is part of the same muscle. The abdominal head of the pectoralis major is the lowest portion, and it is biased by decline pressing and high-to-low cable movements. It is a small region and most people do not need to train it separately.
How many times a week should I train chest?
Twice a week suits most people. Research on training frequency suggests that once weekly volume is matched, spreading it over two sessions is at least as effective as one, and it makes each session less fatiguing.
Why does my shoulder hurt when I bench press?
Most commonly because the elbows are flaring too wide, the bar is touching too high on the chest, or the shoulder blades are not retracted and set. This is general training guidance, not medical advice — if pain persists, see a physiotherapist rather than working around it.
Do push-ups build chest as well as bench press?
They train the same muscle, but bench pressing is easier to load progressively. Push-ups work well for beginners and for high-rep work, and can be loaded with a weight vest or band, but at some point adding resistance to a barbell is simply more practical.
