Forearms

Flexor and extensor compartments of the antebrachium

Also called: forearm muscles, grip muscles, brachioradialis

The forearm contains roughly twenty muscles in two compartments. The flexors on the palm side bend the wrist and fingers and drive grip strength; the extensors on the back side straighten them. The brachioradialis, the thick muscle on the thumb side, flexes the elbow rather than the wrist.

Forearms anatomy

The forearm is best understood as two compartments. The anterior (flexor) compartment sits on the palm side and contains the wrist flexors and the long finger flexors that close the hand. The posterior (extensor) compartment on the back side straightens the wrist and fingers.

Grip strength mostly comes from the deep finger flexors — flexor digitorum profundus and superficialis — which run from the forearm all the way to the fingertips. This is why grip is trained by holding heavy things, not by squeezing a wrist curl.

The brachioradialis is the odd one out: despite being a forearm muscle, it crosses the elbow and acts as an elbow flexor, particularly with a neutral or pronated grip. It is what hammer and reverse curls build.

Pronator teres and supinator rotate the forearm, working against and alongside the biceps respectively.

Origin
Flexors: predominantly the medial epicondyle of the humerus. Extensors: predominantly the lateral epicondyle of the humerus. Brachioradialis: the lateral supracondylar ridge of the humerus.
Insertion
The carpal bones, metacarpals and phalanges of the hand, via long tendons crossing the wrist. Brachioradialis inserts on the styloid process of the radius.

What the forearms does

  • Wrist flexion and extension.
  • Finger flexion — closing the hand, which is what grip strength actually is.
  • Forearm pronation and supination — rotating the palm down and up.
  • Elbow flexion, via the brachioradialis.
  • Radial and ulnar deviation — moving the hand side to side at the wrist.

How to train the forearms

Sets per week

6–12 hard sets of direct work

12–25, or timed holds of 30–60 seconds

  • Forearms get substantial indirect work from every deadlift, row, carry and pull-up you do. Direct work is a supplement, not the foundation.
  • Train extensors as well as flexors. The imbalance between them is a common contributor to elbow irritation in people who grip hard all week.
  • If you use straps for heavy pulling, add dedicated grip work so the strength does not quietly fall behind.

Arm straight, palm up, gently pull the fingers back and down with the other hand. 30 seconds.

Wrist extensor stretch

Arm straight, palm down, gently press the back of the hand toward you. 30 seconds.

Common mistakes

Only training flexors

Wrist curls without reverse wrist curls builds an imbalance between the two compartments. The extensors are already the weaker side, and neglecting them entirely is a common thread in elbow complaints.

Using straps for everything

Straps are useful on your heaviest pulls, but if every set is strapped your grip never gets loaded. Use them on top sets and go strapless on back-off sets.

Low-rep forearm work

The forearms are endurance-biased and respond better to higher reps and longer time under tension than to heavy triples.

Forearms FAQ

How do I increase grip strength?
Hold heavy things for time. Farmer's carries, dead hangs and heavy dumbbell holds train the deep finger flexors that produce grip, and they do it under the kind of sustained load grip is actually used for. Wrist curls build the forearm but do relatively little for crushing grip.
Why are my forearms not growing?
Usually because they only ever get indirect work, and that work is heavy and brief. The forearms are endurance-biased, so they respond better to higher reps, longer holds and more frequency — two or three short sessions a week beats one hard one.
Are big forearms genetic?
Partly. Forearm muscle-belly length and wrist thickness vary a lot between people and set an upper bound on how thick a forearm can look. But almost everyone can add meaningful size with consistent direct work, because almost nobody does any.
Should I train forearms on arm day or every day?
Two to three times a week is plenty. They recover quickly, but daily heavy grip work on top of pulling can irritate the elbow tendons, so leave at least a day between hard sessions.
